A simple, flexible approach to eating for fat loss, muscle growth, performance, recovery, energy, and digestive health.

You don't need a perfect diet. You need a system you can understand, use, and adapt.


HOW THIS PLAN WORKS

There is no single diet that works perfectly for everyone.

Healthregen takes a whole-food, protein-focused, fat-forward approach.

The goal isn't to eliminate carbohydrates or claim that fat is always better.

Everything is a tool.

The question is:

What tool does your body actually need for the job?

For most people, a strong nutritional foundation can be built around:

PROTEIN → FAT → WHOLE FOODS → STRATEGIC CARBOHYDRATES

Protein provides the building blocks for the body.

Fat provides an essential source of fatty acids, supports normal physiological functions, and provides a dense source of energy.

Carbohydrates can provide additional energy, particularly when training intensity or total energy demands are high.

The problem isn't carbohydrates.

The problem is that carbohydrates have often been treated as mandatory at every meal and as the primary fuel source for almost everyone, regardless of their actual goals or activity.

Healthregen takes a different approach:

Use what you need. Don't consume more simply because it's conventional.


OPTION 1 — FLEXIBLE ANIMAL-BASED / LOW-CARB

Build most meals around:

PROTEIN → FAT → WHOLE FOODS → OPTIONAL CARBOHYDRATES

Carbohydrates can be kept low or added strategically depending on your activity and goals.

Best for:

  • Fat loss
  • Appetite control
  • Everyday nutrition
  • Muscle maintenance
  • General fitness
  • Low-to-moderate intensity endurance
  • People who prefer lower-carbohydrate eating

OPTION 2 — HEALTHREGEN GUT RESET

Temporarily simplify your food choices and focus on minimally processed foods.

The goal isn't permanent restriction.

The goal is to establish a simple baseline, observe how you feel, and gradually determine which foods work well for you.

Best for:

1. START WITH YOUR GOAL

Your goal determines how much food you need and how you distribute your energy.

Goal General Approach
Fat Loss Calorie deficit + high protein + fat-forward + lower/moderate carbs
Maintenance Adequate protein + sufficient fat + carbs according to preference/activity
Muscle Growth Calorie surplus + high protein + sufficient fat + carbs as useful
Endurance High protein + sufficient fat + develop aerobic capacity + strategic carbs when useful
Recomposition High protein + resistance training + calories around maintenance/small deficit

THE FOUNDATION

For active individuals:

Protein: ~1.4–2.0 g/kg/day

A simple starting point:

~1.6–1.8 g/kg/day

Once protein is established, determine how much energy you need.

Then use fat and carbohydrates as adjustable energy sources.


2. UNDERSTAND YOUR MACROS

PROTEIN — THE BUILDING BLOCK

Protein supplies amino acids used for:

  • Muscle
  • Tissue repair
  • Recovery
  • Enzymes
  • Hormones
  • Other physiological functions

Examples:

  • Beef
  • Bison
  • Lamb
  • Chicken
  • Turkey
  • Fish
  • Eggs
  • Greek yogurt
  • Cottage cheese
  • Whey protein

Make protein a consistent part of your diet.


FAT — AN ESSENTIAL NUTRIENT & MAJOR ENERGY SOURCE

Dietary fat provides:

  • Essential fatty acids
  • Concentrated energy
  • Support for absorption of fat-soluble vitamins
  • Satiety
  • An important fuel source

Examples:

  • Avocado
  • Olive oil
  • Butter
  • Ghee
  • Tallow
  • Nuts and seeds
  • Egg yolks
  • Fatty fish
  • Higher-fat cuts of meat

Fat is not something that needs to be minimized simply because you're trying to lose weight.

It is an important part of a well-designed diet.

The amount still needs to fit your total energy requirements.


CARBOHYDRATES — A POWERFUL BUT OPTIONAL TOOL

Carbohydrates are useful.

They can provide readily available glucose and replenish glycogen, making them particularly useful when training demands are high.

Examples:

  • Potatoes
  • Rice
  • Oats
  • Sweet potatoes
  • Fruit
  • Honey

But carbohydrates don't have to dominate your diet.

For many people, particularly those with lower activity levels, a large carbohydrate intake may simply provide more energy than they need.

Use carbohydrates when they provide a meaningful benefit.

Carbohydrates can be especially useful for:

  • High-intensity exercise
  • Repeated sprinting
  • Intervals
  • High-volume resistance training
  • Long or demanding endurance sessions
  • Glycogen replenishment
  • Deliberate weight/mass gain

If those demands aren't present, there may be little reason to force large quantities of carbohydrates into every meal.


THE KEY PRINCIPLE

Don't ask:

"Are carbs good or bad?"

Ask:

"What am I trying to accomplish, and what fuel strategy supports it?"

That is the Healthregen approach.


3. BUILD YOUR MEALS

SIMPLE MEAL FORMULA

1. Choose a protein

2. Add a source of fat

3. Add produce

4. Add carbohydrates if useful

For example:

BASE MEAL

Steak + eggs + avocado + vegetables

This can already provide a substantial amount of protein, fat, micronutrients, and energy.

Then add:

Potatoes or fruit

if you want additional carbohydrate for training, energy, or preference.

4. HOW MUCH SHOULD YOU EAT?

How much you need depends on:

  • Body size
  • Goal
  • Activity
  • Training volume
  • Daily movement
  • Age
  • Sex
  • Individual response

Start with a reasonable target.

Then use your results to adjust.


STEP 1 — ESTIMATE CALORIES

FAT LOSS

Start around:

10–20% below maintenance

MAINTENANCE

Eat around:

Maintenance calories

MUSCLE GROWTH

Start around:

5–15% above maintenance

PERFORMANCE

Eat enough to support your training and recovery.

Don't automatically assume this means high carbohydrate intake.


STEP 2 — SET PROTEIN

Start around:

1.6–1.8 g/kg/day

Example

Someone weighing:

80 kg / 176 lb

could start around:

130–145g protein/day

For 140g protein:

Meals Protein
2 meals ~70g each
3 meals ~45–50g each
4 meals ~35g each

STEP 3 — USE FAT & CARBOHYDRATES AS TOOLS

Once protein and total calories are established, determine how much fat and carbohydrate makes sense.

FAT-FOCUSED FAT LOSS

High protein + moderate/high fat + low carbohydrate

Useful for people who find this combination satisfying and sustainable.

KETO

Adequate protein + high fat + very low carbohydrate

Useful for people who specifically want to maintain nutritional ketosis.

MAINTENANCE

High protein + sufficient fat + optional carbohydrates

Carbohydrates can be adjusted according to activity and preference.

MUSCLE GROWTH

High protein + sufficient fat + increased total calories

Carbohydrates can be increased when additional training fuel or calories are useful.

ENDURANCE

High protein + sufficient fat + aerobic development + strategic carbohydrates

Don't assume that every endurance athlete needs to eat a high-carbohydrate diet.

Determine what supports your actual training and performance.


EXAMPLE MACROS

These are illustrative examples, not prescriptions.

These examples intentionally keep carbohydrate intake lower than a conventional high-carb approach.

2,000-CALORIE EXAMPLE

160g protein = 640 calories

120g fat = 1,080 calories

70g carbohydrate = 280 calories

TOTAL = 2,000 calories

The point isn't that everyone should eat these exact numbers.

The point is to demonstrate that you can build a complete diet without making carbohydrates the primary source of calories.


KETO EXAMPLE

A person eating approximately 2,000 calories could use:

160g protein

140g fat

~20g carbohydrate

This is approximately 2,000 calories.

The exact carbohydrate intake required to maintain ketosis varies between individuals.

If using keto, monitor:

  • Energy
  • Hunger
  • Training
  • Recovery
  • Sleep
  • Digestion
  • Electrolytes
  • Body composition

5. FOOD MEASUREMENT

You don't need to weigh every piece of food forever.

Start by learning portions.

SIMPLE PORTION GUIDE

Protein

1–2 palm-sized portions

Fat

1–2 thumb-sized portions

Carbohydrates

0–1 cupped handful for low-carb eating

1–2 cupped handfuls when additional fuel is useful

Vegetables/Fruit

1–2 handfuls


NEED FEWER CALORIES?

Reduce:

  • Added oils
  • Butter/ghee
  • Large carbohydrate portions
  • High-calorie snacks

Keep protein relatively high.

NEED MORE CALORIES?

Increase:

  • Fat portions
  • Meal size
  • Additional meals
  • Carbohydrates if useful

NEED MORE PROTEIN?

Increase:

  • Meat
  • Fish
  • Eggs
  • Greek yogurt
  • Cottage cheese
  • Protein powder

6. MEAL TIMING & FASTING

Meal frequency isn't magic.

Choose the structure that allows you to consistently hit your nutritional needs.

1 MEAL / DAY

Can work for some people.

However, consuming enough protein and calories in one sitting can be difficult.

Generally not the easiest structure for maximizing muscle growth.


2 MEALS / DAY

Approximately:

50% of daily calories per meal

For 140g protein:

~70g per meal

Example:

12 PM: Large protein/fat-based meal

7 PM: Large protein/fat-based meal


3 MEALS / DAY

Approximately:

30–35% of daily calories per meal

For 140g protein:

~45–50g per meal

Example:

8 AM: Eggs + beef + avocado

1 PM: Chicken + vegetables + olive oil

7 PM: Salmon + vegetables + potatoes


4 MEALS / DAY

Approximately:

25% of daily calories per meal

For 140g protein:

~35g per meal

Useful for people with high calorie requirements or those who prefer smaller meals.


FASTING OPTIONS

You don't need to fast to lose fat.

But fasting can be a useful structure if you prefer it.

BEGINNER

Example:

8 PM → 12 PM: Fast

12 PM → 8 PM: Eat

During fasting:

  • Water
  • Unsweetened tea
  • Black coffee
  • Electrolytes when appropriate

If fasting negatively affects your training, energy, sleep, or ability to eat enough, shorten the fasting window.


7. ENDURANCE & METABOLIC FLEXIBILITY

Endurance training can place substantial demands on the body's ability to produce energy.

Lower-intensity aerobic exercise can utilize a significant amount of fat as fuel.

A fat-forward approach can therefore be useful for developing and utilizing aerobic metabolism.

However, this doesn't mean carbohydrates are useless.

As intensity increases, carbohydrate metabolism becomes increasingly important for many athletes.

For example:

Easy aerobic work

→ Greater reliance on oxidative metabolism and fat

Tempo / threshold

→ Greater contribution from carbohydrate metabolism

Intervals / racing

→ High demand for rapid energy production

Therefore:

EASY / LONG AEROBIC WORK

A fat-forward approach may work extremely well.

HIGH-INTENSITY TRAINING

Strategic carbohydrates may improve performance for some athletes.

THE HEALTHREGEN APPROACH

Don't automatically fuel every workout with large quantities of carbohydrates.

Instead:

Build the aerobic engine first.

Then use carbohydrates when the demands of the training actually justify them.

Add carbohydrates when duration, intensity, or individual performance warrants them.

After training

Optional potatoes, rice, or fruit depending on training demands.


9. GUT RESET

If digestion is inconsistent, temporarily simplify your diet.

Start with foods you already tolerate well.

BASE YOUR DIET AROUND

Protein

Meat, fish, eggs, poultry

Fats

Butter, olive oil, avocado, fatty fish

Optional carbohydrates

Potatoes, rice, fruit — if tolerated

Produce

Choose vegetables that you personally digest well.

TEMPORARILY REDUCE

  • Highly processed foods
  • Large amounts of artificial sweeteners
  • Excessive alcohol
  • Foods you already know cause problems
  • Constantly changing your diet

Keep the diet simple enough that you can identify patterns.

Then gradually reintroduce foods.

The goal is not permanent restriction.

The goal is to learn what works for you.


10. TRACK → ADAPT

Your diet is an experiment.

Track what actually matters:

Energy Do I feel energized?
Hunger Am I satisfied?
Training Is performance improving?
Digestion Do I feel good after eating?
Sleep Am I recovering?
Consistency Can I maintain this?

IF FAT LOSS STALLS

After giving your plan enough time:

  • Reduce total calories slightly
  • Reduce added fats
  • Reduce carbohydrate portions
  • Increase activity
  • Improve consistency

IF WEIGHT IS DROPPING TOO FAST

Increase calories slightly.

IF MUSCLE GROWTH STALLS

Increase total calories gradually.

You can increase:

  • Fat
  • Protein
  • Carbohydrates
  • Or a combination

IF PERFORMANCE STALLS

Evaluate:

  • Total calories
  • Protein
  • Fat
  • Hydration
  • Electrolytes
  • Sleep
  • Recovery

Then experiment with strategically increasing carbohydrates if appropriate.


11. HYDRATION & ELECTROLYTES

Hydration is particularly important during:

  • Long workouts
  • Hot weather
  • Heavy sweating
  • Fasting
  • Low-carbohydrate diets

Drink water consistently.

Pay attention to:

  • Thirst
  • Urine color
  • Sweat rate
  • Exercise duration
  • Environmental conditions

Electrolyte requirements vary between individuals.

More isn't automatically better.

Use them strategically according to your activity and sweat losses.
